If you've ever assumed raw vegetables are automatically the "healthier" choice, carrots are the exception worth knowing about. Multiple peer-reviewed human studies have found that cooked carrots deliver significantly more usable vitamin A than raw ones — and pairing them with a little fat increases that benefit even further.
Here's the actual research behind both claims, and how I've put it to use in my carrot idli recipe.
Why Raw Carrots Underperform?
Carrots don't contain vitamin A directly — they contain beta-carotene, a plant compound your body converts into vitamin A after digestion. The problem with eating carrots raw is that beta-carotene is locked inside tough plant cell walls, and your digestive system can't break through all of that structure on its own.
A study published in the European Journal of Nutrition (Livny et al., 2003) measured this directly in human volunteers. Using an ileostomy model to track exactly how much beta-carotene was actually absorbed rather than just consumed, the researchers found that only about 41% of beta-carotene was absorbed from raw, chopped carrots, compared to 65% from cooked, pureed carrots — a meaningful gap, not a marginal one.
A separate study using stable-isotope labelling, published in the British Journal of Nutrition, found an even larger gap: apparent bioavailability of carrot beta-carotene rose from around 11% when raw to roughly 75% when stir-fried. The researchers attributed this to heat physically breaking down the plant cell matrix, releasing beta-carotene that would otherwise stay trapped.
Why Cooking Helps: The Cell Wall Explanation?
This isn't unique to one study. The mechanism is well established in nutrition science: mild cooking and heat processing disrupt the rigid plant cell walls (built largely from cellulose) that trap carotenoids inside. Once those walls are broken down, your digestive system has much easier access to the beta-carotene inside.

The Second Factor: Fat
Beta-carotene is fat-soluble, meaning your body needs some dietary fat present in the same meal to absorb it efficiently — cooking alone isn't the whole story.
The clearest evidence for this comes from a study at Ohio State University (Unlu et al., published in the Journal of Nutrition, 2005). Researchers had participants eat a carotenoid-rich salad either plain or with added avocado or avocado oil as a fat source. Adding fat increased absorption dramatically: alpha-carotene absorption rose roughly 7-fold, and beta-carotene absorption rose over 13-fold, compared to the fat-free version of the same meal.
A related study (Brown et al., American Journal of Clinical Nutrition, 2004) found the same pattern with salad dressing specifically — full-fat dressing led to substantially better carotenoid absorption than a reduced-fat version of the same salad.
Researchers in this area generally estimate that as little as 3-5 grams of fat in a meal is enough to meaningfully improve beta-carotene absorption — a small amount, not a diet overhaul.
